rest 30 seconds 
Dumbbell External Rotation x 8-10 reps each arm
Rest 30 seconds
Chest to Bar Pullup x 3 reps
rest 90 seconds

Use whatever band you need so your chest can make contact with the bar

B) 8 minute AMRAP
4 Pike Handstand Pushups
8 Russian Swings 53/35
12 Weighted Situps (feet anchored)

A) 7 sets of:
Strict Press x 3 reps beginning at 65% 1RM and build per round
Rest 10 seconds
Bar Muscle Up x 1-3 reps
rest 90 seconds

B) 8 minute AMRAP
4 Strict handstand push-ups
8 American Swings 70/53
