Back Rack Reverse Lunge x 8 reps 
Perform 8 reps on one leg then 8 reps on the other.
rest 2 minutes between sets 

B) 2 sets of:
10 Russian Swings 
5 Overhead Squats 
100 meter run
rest 2 minutes 

C) 3 rounds for time
30 Russian Swings 70/53
15 Overhead Squats 95/65
400 meter Run

The Swings should be on the heavy side, unbroken on the fast end but consider breaking them up to maintain consistent rounds. The Overhead Squats should be on the light-medium side for you and done in 1-2 sets.
